Unlike the bar Muscle-Up (where the axis of rotation is fixed and the bar limits the range of motion of the wrist), the rings are unstable: they rotate, oscillate laterally and allow almost free rotation of the forearm in all planes. This instability has two direct and opposite consequences:

Greater demand for stabilization: The rotator cuff muscles (supraspinatus, infraspinatus, teres minor, and subscapularis) and the periscapular musculature work in continuous co-contraction to keep the humeral head centered in the glenoid. This significantly increases the energy cost of movement and the risk of injury due to stabilizing muscle fatigue.

Greater freedom of movement: The rings can rotate and adapt to the specific anatomy of your wrist, shoulder and elbow, which actually reduces joint stress compared to the fixed bar if the movement is executed correctly. The forearm can be oriented to the optimal grip angle for your anatomy instead of forcing the position imposed by the bar.

To understand False Grip, we need to understand what happens during the transition into a conventional grip. In a normal grip (also called Full Grip or Regular Grip), the center of rotation of the wrist is in the palm of the hand, approximately 15-20 centimeters below the central axis of the ring when the arms are extended overhead.

When you do a pull-up and reach the high position (chin on the rings), the forearm is below of the ring axis. To start the bottom that constitutes the second half of the Muscle-Up, you need the forearm to be on of that axis. The distance the wrist needs to make this transition is approximately 15-20 vertical centimeters, depending on your anatomy.

I have False Grip solves this problem in an elegant way: by resting the pisiform (the small bone on the ulnar edge of the wrist, which forms the "edge" of the palm on the little finger side) directly on the axis of the ring, the point of contact with the ring is already on the same plane than the center of rotation of the movement. The transition becomes almost zero wrist rotation instead of a 15cm travel under fatigue.

How to Place the False Grip Correctly

  1. Approach the rings with your arms extended and feet on the ground
  2. Instead of gripping the ring from below (as you would in a normal pull-up), turn your wrist inward and rest your pisiform on the top of the ring
  3. The fingers should be wrapping the ring from the inside and slightly bent. The pressure point is on the pisiform bone, not on the fingers
  4. Initial discomfort is normal: the pisiform skin develops calluses in that specific area after 2-3 weeks of regular practice
  5. The grip must be maintained throughout the entire Muscle-Up cycle: pull-up, transition and bottom

Wrist mobility in extension (dorsiflexion) is a prerequisite to hold the False Grip without pain. If you cannot maintain wrist extension at 90° for 30 seconds, work on this mobility first.

Error 1: Insufficient Scapular Retraction in the Catch

The highest point of the pull-up (the "catch" of the Muscle-Up) should be performed with active scapular retraction and depression. If you reach the top with your shoulders elevated and protracted (the involuntary "shoulder shrug" under fatigue), the transition to the bottom will require torque on the rotator cuff that exceeds the capacity of the stabilizers and can lead to subacromial impingement or labral injury.

Mistake 2: Losing False Grip at the Point of Maximum Fatigue

The pressure of the pisiform on the ring tends to relax at the most critical moment: the beginning of the transition. Many athletes, noticing the discomfort of the grip, loosen it just when they most need the fulcrum it provides. The solution is to train False Grip Hangs with legs on the ground for weeks before attempting the full Muscle-Up, until the grip becomes automatic.

Error 3: "Swimming" in the Transition

"Swimming" or "chicken winging" is when the elbows open laterally during the transition instead of staying close to the body. This occurs when the muscles of the dorsal and pectoralis minor are not sufficiently active in that phase, loading all the work on the triceps. The correction is to work "Ring Dip Negatives" from the transition position, slowly descending to 90° of the elbow, keeping the elbows close to the trunk.

Error 4: Lack of Independence of the Ring Fund

Attempting the complete Muscle-Up without first having mastered the strict ring dip is the most common mistake and the one that generates the most injuries. The ring dip is an independent movement with its own strength and stabilization demands. It specifically requires eccentric strength in the pectoralis major, triceps and anterior deltoid, and isometric stabilization of the rotator cuff. Minimum Criteria: 5 full ring dips (full range of motion) before attempting the Muscle-Up.

Mistake 5: Kipping Before Having Strict

Kipping Muscle-Up is not a progression of Strict: it is a different movement that generates inertial forces that can overcome the resistance of the connective tissue of the shoulder when that tissue is not adapted to the movement in its strict version. The correct order is always Strict first (even with band assistance), Kipping later.

Mistake 6: Rings Too High

If the rings are so high that your body is completely suspended without touching the ground at the lowest point, you cannot use the ground to assist you in the initial progression phases or to safely stop a faulty movement. To learn the False Grip and first transitions, the rings at chest height while standing is the optimal safety configuration.
